A deload is a 5-to-9-day period where you deliberately cut training volume — the total number of hard sets you perform — by roughly 40 to 60%, while keeping intensity (the percentage of your working max you’re lifting) relatively high, typically 70-85%. This distinction matters more than anything else in this article: you’re not lifting lighter for the sake of it, you’re doing less total work at a load your body still recognizes as meaningful.
Say your squat program calls for 5 sets of 5 at 225 pounds during a normal week. A properly dosed deload week might look like 2 sets of 5 at 205-215 pounds — same movement pattern, same bar speed demand, roughly half the total tonnage. You’re still training. You’re still reinforcing motor patterns. You’re just not asking your joints and central nervous system to absorb another week of accumulated fatigue.
The NSCA’s periodization literature frames this as managing the fitness-fatigue relationship: hard training builds both fitness and fatigue simultaneously, and fatigue masks fitness until you dissipate it. A deload is the dissipation phase. Why Skipping It Costs You More Than It Saves
The instinct to push through is understandable, especially for professionals who’ve built their careers on grinding through discomfort. Waiting until you feel terrible is a lagging indicator. By the time motivation tanks, performance has usually already been declining for a week or two. We coach clients to track a handful of objective markers instead:

For most trained lifters, every 4-6 weeks of hard training is the right cadence. That’s not arbitrary — it lines up with how long most people can accumulate fatigue before it outpaces adaptation, based on the block-periodization models the NSCA and most collegiate strength programs use. First-year lifters can often stretch to 8-10 weeks, since their recovery capacity hasn’t been stress-tested by high-volume blocks yet. We build deloads into the calendar before the block starts, not as a reaction. A typical 12-week strength cycle at the studio looks like: weeks 1-4 accumulation, week 5 deload, weeks 6-9 intensification, week 10 deload, weeks 11-12 peak and test. That’s two planned deloads inside a 12-week arc — clients know exactly which week is coming and can plan travel or lighter weeks around it instead of guessing.
Tie your deload timing to a testing calendar if you have one. How Much to Cut: Volume and Intensity Targets
Here’s the part most programs get vague about. Specifics:
- Volume: Cut total working sets by 40-60%. If your normal week is 15-18 hard sets per muscle group across the week, a deload week is 6-9.
- Intensity: Keep it at 70-85% of your recent working max. This is the piece people get backward — they drop weight to 50% and call it a deload. That’s closer to active recovery cardio than a deload; it doesn’t maintain the neural patterns you need.
- Frequency: Drop one session from your normal week. If you train 5 days, deload at 3-4.
- Exercise selection: Keep your primary lifts (squat, bench, deadlift, or their equivalents), drop most accessory and isolation work entirely for the week.
- Reps in reserve: Stay 3-4 reps short of failure on every set. No grinding, no chasing a number.
A useful gut check: if you finish a deload session and feel like you could have done another full session that day, you did it right. If you’re gassed, the cut wasn’t deep enough.
A Sample 5-Day Deload Structure
This is close to what we’d hand a client mid-strength-block:
Monday — Lower body, reduced volume: Back squat, 2 sets of 5 at 75% of working max. Romanian deadlift, 2 sets of 6 at moderate load. Skip accessory leg work entirely.
Tuesday — Off or 20-minute Zone 2 walk along the bluff trails near Torrey Pines — easy aerobic work, no structured lifting.
Wednesday — Upper body, reduced volume: Bench press, 2 sets of 5 at 75%. One vertical pull movement, 2 sets of 8. Nothing else.
Thursday — Off.
Friday — Full body, light: Deadlift, 2 sets of 3 at 70%, focused entirely on bar speed and technique. Light carries or core work, 10 minutes total.
That’s three lifting sessions instead of five, roughly half the normal set count, and intensity that never drops below 70%. Total time in the gym for the week: under three hours, compared to a normal 4.5-5 hour week. Clients consistently tell us this week feels almost too easy — which is the correct response. If it feels hard, it’s not a deload.
Common Mistakes That Undo a Deload
The most frequent one: turning a deload into a total rest week. Complete inactivity for 5-9 days causes real detraining — strength and motor unit recruitment measurably decline after about two weeks off, and even a week of zero training can leave you feeling stiffer and less coordinated when you return, which then tempts people to overcompensate in week one back. A deload should never be zero.
The second: dropping intensity instead of volume. Lifting 50% of your max for high reps might feel like recovery, but it doesn’t preserve the neural drive and motor patterns you need for the load you’ll return to. You want the weight to still feel like real weight — just less of it.
The third: using the deload week to “catch up” on cardio, conditioning, or a new hobby that adds unplanned fatigue. A surf session, a long trail run through Cardiff, or three consecutive days of pickleball can add more cumulative stress than the lifting you cut. Deload the whole system, not just the barbell.
The fourth: skipping it because you feel good. Feeling good going into a deload week is actually the point — you’re deloading before fatigue catches up, not after. If you wait until you feel bad to deload, you’ve already banked a week or two of non-functional overreaching, and one easy week won’t fully clear it. This is the same logic behind breaking a strength plateau — most plateaus are a fatigue problem disguised as a programming problem, and the fix is subtraction, not addition.
What to Do With Nutrition and Sleep During a Deload
Don’t overhaul this. A deload week is a training-stress reduction, not a diet break, and dropping calories at the same time you drop training volume tends to blunt the recovery benefit you’re trying to create. Keep protein where it’s been — roughly 0.7-1g per pound of bodyweight — and keep total calories close to your normal intake. Your body is repairing connective tissue and replenishing glycogen and creatine stores during this week; under-fueling it defeats the purpose.
Sleep is where the real leverage is. Most professionals we work with are already running a sleep deficit during normal training weeks — six hours instead of seven-plus. A deload week is a legitimate opportunity to protect an extra 30-45 minutes of sleep without feeling like you’re falling behind on training. This is also a good week to actually use the recovery tools that get skipped when the schedule is packed — foam rolling and self-myofascial release included.
Alcohol and travel matter more during a deload than people assume, mostly because this is often the week people schedule a trip or let discipline slip since “it’s just a light week anyway.” Treat sleep and recovery habits as seriously here as during your hardest training week — arguably more seriously, since the entire point of the week is tissue repair. Testing Your Chronotype Before You Program Anything
Guessing your chronotype from how you feel on a random Tuesday is unreliable, because caffeine, alarm clocks, and work deadlines mask your natural rhythm. We use two methods with new clients.
First, the Morningness-Eveningness Questionnaire (MEQ), a validated 19-item tool developed by Horne and Ostberg in 1976 that’s still the reference standard in sleep research. Training fasted is fine for most healthy adults at moderate intensity for 45-60 minutes; you don’t need to eat beforehand unless you feel lightheaded or notice your lifts stalling partway through, in which case 15-20g of fast carbohydrate 15 minutes out usually fixes it.

Step 5: Track and Adjust Every Two Weeks

No backup plan for travel or bad sleep.
