Ninety days sits in the sweet spot: long enough for a full mesocycle of progressive overload to produce a measurable neural and structural adaptation, short enough that a stalled program gets caught before it costs you a season.
This interval also maps cleanly onto how periodized training actually works. The Core Test Battery We Actually Use
A test battery needs to be short enough to complete in one session, specific enough to reflect real capability, and consistent enough to repeat exactly every quarter. Here’s the six-test protocol we run with most clients:
- Squat estimated 1RM (back squat or goblet squat depending on experience)
- Deadlift estimated 1RM (conventional or trap bar)
- Bench press or overhead press estimated 1RM
- Grip strength, measured with a hand dynamometer, best of three attempts per hand
- Max push-ups or pull-ups in 60 seconds, strict form
- 1-mile walk or run time as a conditioning marker
That’s it. Six data points, roughly 45 minutes including warm-up. We don’t add a bodyweight bench test, a vertical jump, and a 5K time just because it’s possible — more tests means more fatigue, more room for a bad day to throw off one number, and less consistency across quarters. The battery only works if it’s boringly identical every single cycle.
How to Test Safely Without a True Grinding Max
You do not need to find a true one-rep max every 90 days, and frankly you shouldn’t. Repeated true 1RM testing adds unnecessary joint loading and central nervous system fatigue for information you can get almost as accurately a safer way.
Instead, test a 3-5 rep max and calculate estimated 1RM using the Epley formula: weight × (1 + reps ÷ 30). If a client pulls 225 lbs for 4 reps on a trap bar deadlift, that’s an estimated 1RM of 255 lbs. This method is accurate within roughly 5% of a true max according to exercise science literature summarized in the ACSM Guidelines for Exercise Testing and Prescription, and it lets a 45-year-old professional walk out of a Saturday morning session without a lower back that feels like it went through a car accident.
Warm-up protocol matters just as much as the test itself. We run the same ramp every time: general warm-up (5 minutes bike or row), then loaded warm-up sets at 40%, 60%, and 80% of the previous cycle’s estimated max, with 2-3 minutes rest between sets. Skipping this or rushing it on a busy Tuesday will tank the number and make the data useless.
Setting the Baseline: What Day One Actually Looks Like
Before any benchmarks mean anything, you need an honest baseline — not the number a client wishes they could lift, the number they actually hit under controlled conditions. We schedule baseline testing in a client’s first two weeks, after an initial movement screen, never on day one before we’ve assessed squat depth, hip hinge mechanics, and shoulder mobility.
A typical baseline session for a 38-year-old professional client new to structured training might look like: goblet squat estimated 1RM at 95 lbs, trap bar deadlift at 155 lbs, dumbbell bench press estimated at 50 lbs per hand, grip strength at 32 kg dominant hand, 18 strict push-ups in 60 seconds, and a 1-mile walk at 14:40.
Those numbers aren’t impressive or unimpressive — they’re just true. Everything after this session is measured against this specific person’s starting point, which is the entire reason benchmarking works better than comparing yourself to a stranger’s Instagram numbers.
Building the 12-Week Block Around the Retest
Once baseline numbers exist, the next 90 days aren’t random workouts — they’re a periodized block built to move those specific six numbers. - Novice (0-12 months consistent training): 5-10% improvement on major lift estimates per cycle
- Intermediate (1-3 years): 2-5% improvement per cycle
- Advanced (3+ years): 1-3% improvement, or numbers holding steady while body composition or work capacity improves
Grip strength tends to move slower than barbell numbers — a 3-5% gain over 90 days is solid for most adults. Push-up and pull-up counts often show the most dramatic early jumps, sometimes 20-30% in a first cycle, because bodyweight strength-to-mass ratio responds fast to consistent training.
If a number goes backward, that’s data too, not failure. A deadlift estimate that drops 5% after a stressful work quarter or a poor sleep stretch tells you to adjust the next block’s volume, not to panic or abandon the program.
Common Mistakes That Wreck the Data
The single biggest error is changing conditions between test days — different warm-up, different time of day, testing fasted one quarter and post-lunch the next. Any of these can swing a number 5-10% independent of actual strength change, which erases the entire point of testing.
Other mistakes we see constantly:
- Testing on a day with poor sleep or high stress and treating the number as gospel
- Chasing a personal record on test day instead of following the standardized protocol, risking injury for a number that won’t be comparable next quarter
- Only tracking the lifts you’re already good at and ignoring the ones that expose weaknesses, like grip or conditioning
- Retesting too soon out of impatience, then getting discouraged by a small or flat number that hadn’t had time to materialize

A Real Client Cycle, Three Quarters In
One client, a 44-year-old surgeon training with us since last spring, gives a useful real-world picture. Baseline in April: trap bar deadlift estimated at 185 lbs, goblet squat at 70 lbs, grip strength at 34 kg, 22 push-ups in 60 seconds.
By her July retest: deadlift up to 210 lbs (13.5% gain, consistent with a novice-range improvement), squat up to 85 lbs, grip strength up to 37 kg, push-ups to 27. By the October retest: deadlift at 225 lbs (a more modest 7% gain, appropriate as she moved into intermediate territory), squat at 100 lbs, grip strength holding at 38 kg, push-ups at 29.
Notice the deceleration in percentage gains from cycle to cycle — that’s not a program failing, that’s exactly what the physiology predicts as someone moves from novice to intermediate. Logging and Tracking the Data Properly
A benchmark is worthless if it lives in your head. We keep every client’s six numbers in a simple spreadsheet with columns for date, exercise, weight, reps, and calculated estimated 1RM — nothing more elaborate than that. The point isn’t a fancy dashboard; it’s a permanent, comparable record.
