Strength Training for Pickleball: A Del Mar Trainer’s Injury-Prevention Guide

A client walked into our Del Mar studio last spring holding an ice pack to her ankle. She’d been playing pickleball at the courts near the fairgrounds for eight weeks, three mornings a week, and felt great about it—until a hard lateral cut to reach a dink left her rolling her ankle on a routine crossover step. She’s a 47-year-old attorney who runs, lifts occasionally, and considers herself in good shape. Her ankle wasn’t weak. It just had never been asked to decelerate sideways at speed. That gap between “generally fit” and “prepared for pickleball’s specific demands” is where most of the injuries we see in this sport come from, and it’s entirely trainable.

Why Pickleball Injures People Who Think They’re in Shape

Pickleball reads as low-impact because the court is small and the ball is slow. But the movement pattern underneath that calm surface is anything but gentle: short sprints, hard stops, lateral shuffles, and rapid direction reversals, often 200-400 times over a 90-minute session. That’s a different demand profile than running, cycling, or even most gym-based conditioning, which tend to move the body in straight lines.

The result is a mismatch. Someone can have strong quads from years of running and still lack the frontal-plane strength—the ability to control side-to-side force—that pickleball requires every single point. Orthopaedic groups tracking sport-related injury data have flagged this exact pattern: a sport perceived as gentle producing a disproportionate share of ER visits, concentrated in players over 50 who ramp up playing volume faster than their tendons and stabilizers can adapt (American Academy of Orthopaedic Surgeons).

We see this constantly with clients who split time between Solana Beach and Carmel Valley courts. They’re professionals in their 40s and 50s who’ve maintained general fitness for years but never trained the specific qualities—lateral hip strength, tendon stiffness, reactive deceleration—that pickleball exposes within the first month of regular play. The fix isn’t quitting the sport. It’s building the tissue capacity the sport assumes you already have.

The Five Injuries We See Most Often

Across three years of running assessments for pickleball players at our studio, five injury patterns show up repeatedly. Knowing them changes how you program around them.

  • Ankle sprains: Almost always from lateral cutting or landing on an opponent’s foot near the kitchen line.
  • Achilles and calf strains: From repeated quick starts without adequate calf and tendon conditioning.
  • Rotator cuff irritation: From high volumes of overhead serves and reaching volleys with underprepared shoulder stabilizers.
  • Lateral epicondylitis (tennis elbow): From repetitive wrist-snap on dinks and drives, worse with a grip that’s too tight or too loose for the player’s hand size.
  • Lower back strain: From repeated rotational reaching, especially in players who lack hip mobility and compensate through the lumbar spine.

None of these are freak accidents. They’re predictable outcomes of specific, repeated stress on tissue that hasn’t been progressively loaded to handle it. Start With an Honest Assessment, Not a Generic Program

Before we write a single set or rep for a pickleball client, we run a short assessment: single-leg balance with eyes closed, lateral step-down control, overhead shoulder mobility, and a basic hop-and-stick test to see how well someone absorbs force landing on one leg. It takes fifteen minutes and tells us more than any intake form.

What we’re looking for is asymmetry and control, not strength in isolation. A client can squat 185 pounds and still fail a single-leg step-down because their glute medius isn’t firing to control the knee’s inward collapse. That’s the muscle group that keeps you upright when you lunge sideways for a ball at the net, and a barbell squat alone doesn’t train it.

This is also where we set baseline numbers we’ll retest. We use 90-day intervals to track single-leg squat depth, calf raise endurance (max reps to fatigue), and hop-and-stick landing quality. Phase 1 (Weeks 1-4): Foundational Strength and Tendon Capacity

The first phase isn’t glamorous, and that’s intentional. Before we ask anyone’s ankles and hips to absorb lateral force at speed, we build baseline strength and tendon stiffness through controlled, bilateral and single-leg loading. Two sessions a week, 40 minutes each.

A typical session: goblet squats (3×8, 3-second eccentric), Romanian deadlifts (3×8), split squats (3×10 per leg), standing calf raises (3×15, 2-second pause at the top), and band-resisted lateral walks (3×12 per direction). We also introduce eccentric-focused calf raises off a step—lower for 4 seconds, drive up with both legs, lower on one leg—because eccentric loading is what builds the tendon stiffness that protects the Achilles under sudden acceleration demands, a mechanism well documented in tendon-adaptation research (American College of Sports Medicine).

We also add rotator cuff and scapular work here: band pull-aparts (3×15), external rotation holds (3×10 per side), and prone Y-raises. Players who serve 40-plus times per session and reach overhead repeatedly for volleys need this shoulder foundation before we add any rotational power work in phase two. Skipping straight to “sport-specific” training without this base is the single most common mistake we see in players who get hurt within their first season.

Phase 2 (Weeks 5-8): Lateral Power and Rotational Strength

Once foundational strength and control are in place, we shift toward the qualities pickleball actually tests in real time: lateral force production and rotational power through the trunk and hips.

Lateral bounds become a staple here—small, controlled side-to-side jumps landing on one leg with a stick (3×6 per side), progressing in distance as control improves. We pair these with cable or band rotational chops (3×10 per side) and medicine ball rotational throws against a wall (3×8 per side), which build the trunk power needed for drives and put-away shots without relying on the lower back to generate force.

Grip and forearm work also enters in phase two, since tennis elbow risk climbs with poor grip strength and forearm endurance. We add farmer’s carries (3×40 yards) and wrist curl/extension supersets (2×15 each direction). By week eight, most clients notice the difference on court before we point it out to them: faster recovery step after a lunge, more stable footing at the kitchen line, less forearm fatigue after long rallies.

Phase 3 (Weeks 9-12): Reactive Deceleration Training

The final phase is where we replicate the unpredictable, reactive nature of the sport itself. Strength and power built in isolation don’t automatically transfer to a live point where you’re reacting to an opponent’s shot in under half a second.

We use reactive drills: a partner or coach calls a direction and the client sprints, decelerates, and holds a stable athletic position—five reps per direction, focusing on control at the stop, not speed. This phase also reintroduces conditioning intervals that mimic point length: 15-20 second work bouts (lateral shuffles, sprint-stops) with 30-40 second rest, matching the actual rally-to-rest ratio of competitive pickleball. Clients who only condition through steady-state cardio are training the wrong energy system for this sport.

By week twelve, we retest the phase-one baseline: single-leg squat control, calf raise endurance, hop-and-stick quality. The clients who follow the full arc typically show marked improvement in landing control and report fewer “tweaks” during actual play—not zero soreness, but the difference between a minor ache and a torn tendon.

The Warm-Up That Actually Matters

Most pickleball injuries we see happen in the first fifteen minutes of a session, when players walk straight from their car to the court and start rallying at full speed. A proper warm-up takes ten minutes and changes that risk profile substantially.

Our standard pre-court sequence: ankle circles and 20 calf raises, walking lateral lunges (10 per side), hip openers and leg swings (10 per direction), band pull-aparts (15 reps) to wake up the shoulders, and finally two or three short sprint-and-stop drills across the width of the court to prime the nervous system for the exact deceleration pattern the game demands.

This isn’t static stretching. Holding a calf stretch for 30 seconds before explosive lateral movement doesn’t prepare the tendon for the load it’s about to absorb, and some evidence suggests static stretching immediately pre-activity can temporarily reduce power output. Dynamic movement that mimics the sport’s actual demands does the job static stretching can’t.

That warm-up window matters even more when court time comes right after waking up rather than after a full day of movement.

Programming Around a Real Weekly Schedule

Most pickleball players we train aren’t training for a living. They’re managing a full calendar and trying to fit two strength sessions around three-plus court sessions a week without burning out. The structure has to survive contact with a real week, not just look good on paper.

A workable split: strength sessions on Monday and Thursday, pickleball on Tuesday, Wednesday or Friday, and Saturday, with one full rest day. If someone’s playing four or more times a week, we drop strength volume slightly in-season and prioritize the deceleration and mobility work over pure loading, since the sport itself is already providing conditioning stimulus.

This is also where a deload week matters more than most players expect. Every four to six weeks, especially heading into a tournament or a stretch of daily play, we program a lighter week—reduced sets, same movement patterns, more mobility work—to let tendons and joints catch up with the accumulated stress. What Changes by Week 6 and Week 12

Clients want to know what “working” actually looks like, so we’re specific about it rather than vague.

By week six, most players report noticeably less soreness after court sessions and faster recovery between points—the first sign that lateral and eccentric strength gains are translating to the game. Ankle rolls and near-misses typically drop off first, since single-leg stability work shows results early.

By week twelve, the more meaningful markers show up: measurable single-leg squat depth improvement, higher calf raise rep counts to fatigue, and cleaner landing mechanics on the hop-and-stick test. On court, players consistently describe better first-step quickness to the ball and less forearm fatigue during long dink exchanges. These aren’t marketing claims—they’re the direct, expected outcomes of loading the specific tissues and movement patterns the sport demands, tracked against the baseline we set in week one.
