It was a series of maxes, not a progression.
Micro-progressions fixed it. Within six weeks of switching to 2.5-pound increases tied to a rep target instead of chasing round numbers, she was benching 110 for the same reps she used to fail at 105. Nothing about her effort changed. The size of the steps did.
What a Micro-Progression Actually Is
A micro-progression is a deliberately small increase in training stress — load, reps, tempo, or density — applied on a defined schedule rather than whenever a lift feels easy. Instead of adding 10 pounds to a squat because last week’s set of 8 felt good, you add 2.5 to 5 pounds, or you add one rep at the same weight. The stimulus is still progressive overload; the increments are just sized to what connective tissue and the nervous system can actually absorb between sessions.
This matters because tendons and ligaments adapt more slowly than muscle tissue. A 2019 review in Sports Medicine on tendon adaptation timelines noted that collagen turnover in response to loading operates on a scale of weeks, not single sessions — which is part of why lifters who jump load aggressively often develop elbow, knee, or lower back irritation well before their muscles are the limiting factor.
The other half of the equation is psychological. Big jumps create big failures, and big failures erode the confidence that keeps someone walking into the gym on a Tuesday when they’d rather not. Small, nearly-guaranteed wins do the opposite. Why Bigger Jumps Backfire More Often Than They Help
Most lifters who plateau aren’t undertrained — they’re over-jumped. Here’s the pattern we see across intake assessments: someone hits a comfortable set of 10 reps, decides they’re “ready” for more, and adds 10 pounds to a barbell lift. The next session, they grind out 5 reps at the new weight, feel good about the number on the bar, and repeat the jump again. Two or three cycles of this and they’re missing reps, technique breaks down under the unfamiliar load, and soreness starts bleeding into the next session’s performance.
The math explains why. A 10-pound jump on a 135-pound bench press is a 7.4% increase in one step. Research on resistance training progression, including the ACSM’s position stand on progression models, generally supports load increases in the 2-10% range depending on training status — but for anyone past their first year of consistent training, the lower end of that range is where sustainable, repeatable gains live. Beginners can tolerate the top of the range because their nervous system is still learning the movement pattern. Everyone else is better served closer to 2-5%.
There’s a business-side observation worth sharing too: in three years of running assessments here, the clients who plateau hardest and longest are almost always the ones who trained inconsistently with big jumps, not the ones who trained conservatively with small, frequent ones. Consistency compounds. Erratic effort doesn’t.
The Double Progression Model, Step by Step
Double progression is the simplest and most durable system for running micro-progressions without a coach recalculating percentages every week. Here’s how we set it up for a client working within an 8-12 rep range on, say, dumbbell rows:
- Week 1: 35 lb dumbbells, 3 sets of 8 reps
- Week 2: 35 lb dumbbells, 3 sets of 9-10 reps
- Week 3: 35 lb dumbbells, 3 sets of 11-12 reps
- Week 4: increase to 40 lb dumbbells, reset to 3 sets of 8 reps
The rule is fixed: once every set hits the top of the rep range with good form, load increases and reps reset to the bottom. If a client can’t hit the bottom of the range at the new weight, the load was too aggressive and drops back one increment. This self-corrects in real time — no guessing, no ego-driven jumps.
For barbell lifts where standard plates jump in 5-pound increments per side (10 pounds total), double progression is what makes small loading possible without fractional plates: you extend the rep range slightly wider (say, 6-10 instead of 8-10) so there’s more room to earn the next jump before it becomes overdue. Solving the Barbell Loading Problem With Fractional Plates
The practical wall most lifters hit is equipment, not physiology. Standard plates come in 2.5, 5, 10, 25, and 45-pound increments. Once you’re past early intermediate strength on a lift like the bench press or overhead press, adding 5 pounds per side (10 pounds total) is often too large a jump to hit consistently week to week.
Fractional plates solve this directly. A set of 0.5, 0.75, 1.0, and 1.25-pound plates — magnetic versions that attach to the outside of standard plates cost $25-40 — lets you add as little as 1 pound total to a barbell lift. For a lifter benching 155 pounds, that’s a 0.6% increase instead of a 6.5% one.

Squats and deadlifts can usually tolerate standard 5-pound jumps longer because the larger muscle groups involved have more capacity to absorb load increases before technique degrades.

Building the Increment Into a 12-Week Block
A micro-progression plan needs a container, or the small increases eventually run into a wall of accumulated fatigue with no release valve. The structure we run most often is a 12-week macrocycle broken into two 5-week accumulation blocks with a deload week after each.
Weeks 1-5 (Block 1): Load or reps increase every single week on primary lifts (squat, bench, deadlift, row equivalents). Increments stay small — 2.5-5 lbs on lower body, 1-2.5 lbs on upper body pressing, or one rep added within the working set range.
Week 6: Deload. Volume drops by roughly 40-50%, intensity drops to around 60-70% of recent working weights. This isn’t a lost week — it’s what lets the nervous system consolidate five weeks of small gains before the next block asks for more.
Weeks 7-11 (Block 2): Same structure, but starting from the higher baseline set in Block 1, with slightly more aggressive rep ranges or an added exercise variation to manage the accumulating fatigue from sustained progression.
Week 12: Testing week — either a true 1-3 rep max attempt or an AMRAP set at a standard load, used to confirm the block worked and to set baselines for the next one.

Tracking: RPE, RIR, and Knowing When Not to Progress
The mechanical side of micro-progression is only half the system. The other half is deciding, session to session, whether today is a day to progress at all. This is where rate of perceived exertion (RPE) and reps in reserve (RIR) tracking earns its keep.
We ask clients to log RPE on every working set using a 1-10 scale, where 10 means no more reps were possible and 8 means roughly two reps were left in the tank. The rule for progression is simple: if the last set of the prescribed rep range lands at RPE 8 or below, the increment happens next session as planned. If it lands at 9-10, the increment is skipped and the same load repeats until it drops back under 8.
This turns the plan from a rigid script into something that responds to reality — a bad night of sleep, a stressful work week, or a missed meal all show up in RPE before they show up as a missed rep. Practically, this means a client’s actual weekly loading might look like: Week 1 hits RPE 7, load increases. Week 2 hits RPE 9 after a short night of sleep, load holds. Week 3 hits RPE 7 again, load increases. Over 12 weeks, that’s still 8-9 successful increments instead of 12 — but every one of them is real, and none of them come with a missed rep or a form breakdown.
Common Mistakes When Lifters Try to DIY Micro-Progressions
The concept is simple enough that most people try to implement it without a framework, and that’s where it usually breaks down. Four mistakes come up repeatedly:
- Progressing every lift every week regardless of recovery. Compound lifts and isolation work don’t recover at the same rate. A deadlift increment might need 10-14 days between jumps for some lifters, while a bicep curl can progress weekly without issue.
- Confusing “felt easy” with “ready to add weight.” A set feeling easy in isolation doesn’t account for cumulative fatigue across the session. Cross-reference with RPE, not vibes.
- Skipping the deload because gains feel too good to interrupt. This is the single most common way a micro-progression plan collapses in month three — fatigue outruns the small increments and a missed week turns into a missed month.
- No fixed rep range or increment size written down anywhere. Without a specific number to hit, “progression” becomes whatever a lifter feels like doing that day, which is exactly the pattern micro-progression is meant to replace.
Writing the plan down — actual numbers, actual dates — solves three of these four mistakes immediately. The fourth requires trusting a deload will pay off later, which is easier when you can point to measurable 90-day strength benchmarks from the last cycle as proof it worked before.
A Sample Micro-Progression Plan for the Squat
To make this concrete, here’s an actual 6-week block we’ve run with intermediate clients working a back squat in the 8-10 rep range, starting at a 4-set max of 155 lbs for 8 reps at RPE 8:
- Week 1: 155 lbs x 4 sets x 8 reps
- Week 2: 157.5 lbs x 4 sets x 8 reps (if Week 1 landed at RPE 8 or below)
- Week 3: 160 lbs x 4 sets x 8 reps, or hold at 157.5 if Week 2 hit RPE 9+
- Week 4: 162.5 lbs x 4 sets x 8 reps
- Week 5: 165 lbs x 4 sets x 8 reps
- Week 6: Deload — 115-120 lbs x 3 sets x 8 reps at RPE 5-6
Assuming three of the five progression weeks land cleanly, that’s a realistic 7.5-10 lb increase on the squat across six weeks — modest on paper, but it repeats reliably across four to six blocks a year without the missed-rep cycles that come from jumping 10 pounds every session.
